What Macronutrients Are
Macronutrients, or macros for short, are the three nutrients the body needs in large amounts: protein, carbohydrates and fat. Every calorie in your food comes from one of them, and each contributes a fixed amount of energy per gram. Protein delivers 4 calories per gram. Carbohydrates deliver 4 calories per gram. Fat delivers 9 calories per gram — more than twice as much per gram as the others, which is why fatty foods are so calorie-dense. Alcohol, for what it is worth, sits at 7, but it is not a macronutrient and this tool ignores it. Because all three are set as percentages of a fixed calorie target, the daily grams are simply derived from the numbers you choose.
How the Split Works
You provide a daily calorie target between 1000 and 6000, and three percentage shares: a protein share from 5 to 60 percent, a carbohydrate share from 5 to 80 percent, and a fat share from 5 to 60 percent. The defaults of 15, 50 and 35 percent add up to exactly 100, and you will generally want your shares to add up to about 100 as well — that is what makes the percentages a true description of how your calories are divided. If your shares sum to less, some calories remain unassigned; if they sum to more, the macros describe more energy than your target holds. The tool computes without judgment and lets the numbers speak.
From Percentages to Grams
Turning a percentage into grams is clean arithmetic. Start with the calorie target and take the fraction your percentage describes: a protein share of 15 percent of a 2500 kcal day is 375 kcal. Then convert calories to grams by dividing by the energy density of each macro. Protein is 4 kcal per gram, so the protein grams are 375 divided by 4, or about 94 grams; the tool does the whole conversion in one step by dividing calories times percentage by 400. Carbohydrates, also 4 kcal per gram, use the same divisor of 400. Fat, with 9 kcal per gram, divides by 900 instead, so the fat grams look deceptively small — a third of the fat calories weighs in at roughly one third of the protein mass.
The Calorie Sheet Behind the Grams
Because 4 and 9 are such simple numbers, the tool also shows each macro's calorie share directly: multiplying the calorie target by each percentage gives you exactly how many calories protein, carbs and fat should deliver. That is not a new number — it is the starting point of the gram conversion — but it is worth its own row on screen, because it lets you sanity check the whole plan. A 50 percent carb share of 2500 kcal is 1250 kcal, and the grams shown for carbohydrates must fit: as a mental check, 1250 kcal of carbohydrates at 4 kcal per gram is 312 grams, which matches the tool's output.
Total Calories: The Consistency Check
The final output recomputes the energy total from the gram values themselves: multiply the protein grams by 4, the carb grams by 4, the fat grams by 9, and add the three products. When your percentages add up to exactly 100, this total matches the calorie target you entered, proof that the split is internally consistent. When the percentages sum to more than 100, the total runs above your target, and when they sum to less, it runs below. That consistency number is the tool's built-in honesty check, and it is worth glancing at before locking in a week of meal plans.
Why Fat Looks Like Less
Newcomers are often surprised that the fat row in grams is so small next to the carbohydrate row. Take a 2500 kcal plan split 15/50/35: protein comes out near 94 grams, carbohydrates near 313 grams, and fat near 97 grams. The carbohydrate row is three times the protein row because carbs carry the largest share of calories at the lowest energy density — you can eat a lot of carb-heavy food before the energy piles up. Fat, at 9 kcal per gram, fills its 875-kcal share with under a hundred grams. The gram numbers honestly reflect the physics of energy density, not the importance of each nutrient.
Sensible Splits by Goal
- Balanced lifestyle: 15% protein, 50% carbs, 35% fat — the default, easy to follow with ordinary food.
- Muscle building: roughly 25–35% protein, 40–50% carbs, the rest fat — more protein supports recovery.
- Low-carb habits: 20–30% protein, 5–20% carbs, the remainder fat — the percentages shift dramatically.
- Endurance training: higher carbs, around 55–65%, to top up glycogen stores for long efforts.
- Weight maintenance: any comfortable split, since total calories matter most for the scale.
What the Tool Cannot Tell You
The Macro Calculator converts calories into grams; it does not design your diet. Your personal needs depend on age, sex, weight, activity level, training history and health conditions, and the right split for a 180-centimeter cyclist is not the right split for a 55-kilogram office worker. The tool cannot tell you how many calories to eat — that is what a BMR estimate and activity level are for — and it cannot evaluate the quality of your protein sources, the fiber in your carbohydrates or the type of fat you choose. Treat the gram counts as targets, and the shopping list as a starting point, not a medical prescription.

Common Mistakes to Avoid
The most common mistake is treating the gram numbers as fat, carbs, and piling the day's macros of individual foods when people double-count. Another classic is forgetting that alcohol, fiber and sugar alcohols complicate the simple 4-4-9 model, so highly processed foods with sugar alcohols will not match the math perfectly. The third is dropping protein too low: at 5 percent on a small target, the grams plunge below what most active people need, and at the muscle-heavy end, an extreme number is easy to overshoot. And the fourth is ignoring the total-calories check row — if your percentages do not sum to 100, that row says so clearly, and it is the single best error check on the page.

The default handle of 2500 kcal with a 15/50/35 split translates to concrete food amounts, which makes the numbers less abstract. That day holds about 94 grams of protein, 313 grams of carbohydrate and 97 grams of fat. On a plate: two fist-sized servings of chicken, fish or eggs and a shake; the carb budget spends across rice, oats, fruit, bread and vegetables; the fat budget arrives naturally from oils, nuts, seeds, dairy and the protein sources themselves. The 4-4-9 Constant That Holds It Together
The whole conversion stands on three famous constants: protein 4 kcal per gram, carbohydrate 4 kcal per gram, fat 9 kcal per gram. Once you know them, you can sanity-check any food label in seconds. A 30-gram protein bar is roughly 120 kcal from protein. A spoon of oil, about 13 grams, is over 100 kcal, because fat is the dense one.
